What Is TDEE?
Total Daily Energy Expenditure (TDEE) is the total number of calories you burn in a 24-hour period. It is the baseline you need to understand before you can deliberately lose fat, build muscle, or maintain weight. Without an accurate TDEE estimate, every diet is a guess.
TDEE vs BMR — Know the Difference
BMR (Basal Metabolic Rate) is what your body burns at complete rest — the calories needed to keep your heart beating, lungs breathing, and brain running, with no movement. TDEE is BMR plus everything else: digestion (the thermic effect of food), unconscious activity (NEAT), and intentional exercise.

The Harris-Benedict Equation (Revised)
The most common BMR formula:
- Men: BMR = 88.36 + (13.4 × kg) + (4.8 × cm) − (5.7 × age)
- Women: BMR = 447.6 + (9.2 × kg) + (3.1 × cm) − (4.3 × age)

Activity Multipliers
Multiply BMR by the activity factor that best matches your week:
- Sedentary (×1.2): Desk job, no exercise, mostly sitting all day
- Lightly active (×1.375): Light exercise 1–3 days/week, mostly seated job
- Moderately active (×1.55): Moderate exercise 3–5 days/week or active job
- Very active (×1.725): Hard exercise 6–7 days/week
- Extra active (×1.9): Twice-daily training, physical job, athletes
Be honest. Most people who say "very active" are actually moderately active — overestimating activity is the single most common reason TDEE numbers feel "too high".
Worked Example
A 35-year-old woman, 165 cm, 65 kg, lightly active:
- BMR = 447.6 + (9.2 × 65) + (3.1 × 165) − (4.3 × 35) = 1,407 cal
- TDEE = 1,407 × 1.375 = 1,935 cal/day
That is the maintenance number. Eating that exactly should hold weight stable.
Using TDEE for Fat Loss
To lose fat, eat below TDEE. The classical guidance is 3,500 cal = 1 lb of fat (about 7,700 cal/kg). A daily 500-calorie deficit produces roughly 1 lb (0.45 kg) of fat loss per week.
- Mild cut (10–15% deficit): Sustainable, minimal muscle loss, slow but reliable.
- Moderate cut (20–25% deficit): Faster results, sharper hunger management required.
- Aggressive cut (30%+): Higher muscle loss risk, only short-term, with strict protein.
Pair the cut with strength training and 1.6–2.2 g of protein per kg of body weight to preserve lean mass.
Using TDEE for Muscle Gain
To gain muscle, eat above TDEE. A 200–300 cal surplus produces lean gains for trained lifters; 500+ surplus is appropriate only for novices and adolescents. Faster scale weight is mostly fat. Track waist and progress photos in addition to weight.
The Calorie Deficit Reality
Calorie deficit science is straightforward in theory and messy in practice. NEAT (non-exercise activity thermogenesis) drops when you diet — your body subconsciously fidgets less, takes fewer steps, sits more. This metabolic adaptation can shrink your real deficit by 100–200 cal/day. Keep daily steps high and re-test TDEE every 4–6 weeks.
How to Refine Your Number
Track calories and weight for 14 days. If weight is stable, your TDEE is roughly your average intake. If weight changed, multiply the change by 7,700 (kg) or 3,500 (lb), divide by 14 days, and adjust your assumed TDEE up or down accordingly.

Common TDEE Mistakes
- Assuming the calculator number is exact (it is ±10–15%)
- Overestimating exercise calories from cardio machines
- Skipping protein during a cut
