Why "8 Glasses a Day" Doesn't Cut It

Generic hydration advice ignores the most important variable: how much fluid you actually lose. Sweat rates among trained athletes range from 500 ml/hr in cool conditions to over 2,500 ml/hr for large athletes in heat. Drinking 250 ml/hr is a recipe for cramps and fatigue at one extreme — and overdrinking flat water risks hyponatremia at the other.

The Body-Weight Sweat Test

The gold-standard field test is simple and free:

  1. Empty your bladder, then weigh yourself nude (or in dry minimal clothing) before exercise.
  2. Train at race-like intensity for 60 minutes. Measure any fluid you drink.
  3. Towel off immediately after, then weigh yourself again under the same conditions.
  4. Apply the formula: Sweat (ml) = (Pre − Post)kg × 1000 + Fluid drunk (ml) − Urine (ml).

Translating Loss Into a Hydration Plan

Once you know your hourly sweat rate, target 70–80% replacement during exercise. Drinking the full sweat rate often causes GI distress and is rarely needed in events under 4 hours.

Example: A 75 kg runner who loses 1.0 kg in 60 minutes after drinking 500 ml had a sweat loss of 1,500 ml/hr. The hydration plan: drink 1,000–1,200 ml per hour during long runs in similar conditions.

The 2% Rule

Performance and cognition decline measurably once body mass loss exceeds 2%. For a 75 kg athlete, that's 1.5 kg of fluid. Going beyond 4–5% loss is associated with thermal injury risk.

Sodium Matters Too

Average sweat sodium is around 900 mg per liter, but "salty sweaters" lose 1,500–2,000 mg/L. Signs you're a salty sweater: white residue on your kit, frequent cramps, or salt taste on your skin. For sessions over 60 minutes, replace electrolytes — 500–1,000 mg sodium per hour is a typical race target.

Environmental Variability

Sweat rate isn't a single number. It changes with:

  • Temperature & humidity: Can double in hot, humid conditions versus cool
  • Intensity: Higher pace = more metabolic heat = more sweat
  • Acclimatization: Heat-acclimated athletes sweat earlier and lose less sodium
  • Body size: Larger athletes generate more heat and sweat more in absolute terms

Retest seasonally and after long training blocks. Cool-day rates underestimate summer race needs by 30–60%.

Avoiding Hyponatremia

Drinking large volumes of plain water during long endurance events can dangerously dilute blood sodium. The safest approach: never exceed your measured sweat rate, always include sodium for events over 90 minutes, and avoid the urge to "force fluids" prophylactically.
