What Is Macro Cycling?

Macro cycling — often called carb cycling — is the practice of varying daily calorie and macronutrient intake based on training demand. Hard sessions get more food (especially carbs); rest days get less. Protein stays constant.

The logic is straightforward: carbohydrate is the primary fuel for high-intensity work. By concentrating carbs around training, you support performance and recovery while running a deficit on the days your body needs less energy.

The Hormonal Angle

Chronic deficits suppress leptin (a satiety hormone tied to thyroid output) and increase ghrelin (a hunger hormone). Higher-carb refeed days transiently restore leptin, push thyroid hormones back toward baseline, and help preserve metabolic rate during a long cut.

This is why competitive bodybuilders use refeeds 1–2 times per week even during contest prep — and why everyday lifters benefit from the same principle scaled down.

Setting Up Your Cycle

Step 1: Calculate your TDEE accurately, then apply your goal adjustment (cut −20%, recomp −10%, lean bulk +10%).

Step 2: On training days, eat 10% above your goal-adjusted baseline. On rest days, eat 15% below it. The weekly average should still hit your goal-adjusted target.

Step 3: Lock protein at ~2.2 g per kg of body weight every day. Constant high protein protects muscle regardless of cycling.

Step 4: Train days lean carb-heavy (45–55% of calories from carbs, ~25% fat). Rest days flip toward fat (~35% fat, fewer starches).

Sample Week

For a 75 kg lifter with TDEE 2,400 kcal targeting recomp on a 4-day program, the calculator returns roughly: training day 2,160 kcal (165g carbs, 165g protein, 60g fat), rest day 1,800 kcal (90g carbs, 165g protein, 70g fat), weekly average 2,005 kcal — a sustainable mild deficit with peak performance preserved on lifting days.

Practical Tips
