Why HRR matters more than resting heart rate, what good values look like, and how to test yourself in 2 minutes.
What HRR Measures
Heart Rate Recovery (HRR) is the number of beats per minute your heart rate drops in the first or second minute after stopping intense exercise. It reflects how rapidly your parasympathetic ("rest and digest") nervous system reactivates — a marker called vagal tone.
Multiple landmark studies, including data from the Cleveland Clinic, identified low 1-minute HRR as a stronger independent predictor of all-cause mortality than resting heart rate, BMI, or even maximal exercise capacity in some populations.
The Numbers That Matter
1-minute HRR norms:
- Excellent: ≥30 bpm drop
- Good: 22–29 bpm
- Average: 13–21 bpm
- Below average: 7–12 bpm
- Poor (consult a clinician): ≤6 bpm
2-minute HRR adds depth — typical drops of 40–60 bpm. Slow 2-minute recovery despite a normal 1-minute reading can indicate residual fatigue or inadequate cardiovascular fitness.
How to Test HRR
- Warm up for 10–15 minutes at easy intensity.
- Perform 3–5 minutes at near-maximal effort (hard cycling, running, or rowing). Aim for HR within 10 bpm of your estimated max (220 − age).
- Stop suddenly and stay still or walk slowly. Note HR exactly at 60 and 120 seconds.
- Subtract: Peak HR − HR at 60 sec = HRR₁; Peak HR − HR at 120 sec = HRR₂.
Use a chest-strap monitor for accuracy. Wrist optical sensors lag and often miss the exact post-exercise drop.
Why Standardize the Cool-Down
Active recovery (slow walking) drops HR faster than standing still. Standing still triggers a steeper initial parasympathetic response. Pick one method and use it every test — comparing HRR across different cool-downs is meaningless.
Tracking HRR Over Time
Improvements in HRR show up before changes in VO2 max or race times. A 3–5 bpm improvement in HRR₁ over 6–8 weeks of consistent aerobic training is typical for previously untrained adults.
Conversely, a sudden 5+ bpm drop in HRR₁ at the same effort can signal overreaching, illness, or accumulated training stress — useful early-warning data for serious athletes.
HRR and Health Risk
Low HRR has been linked in research to higher rates of:
- Type 2 diabetes
- Hypertension
- Coronary artery disease
- All-cause mortality
The mechanism: low vagal tone reflects autonomic dysfunction, which is upstream of many metabolic and cardiovascular diseases. Improving HRR through aerobic training is one of the few interventions with strong evidence for moving the dial.
Improving Your HRR
- Aerobic base: 3–5 sessions/week of zone 2 work for 6+ weeks
- HIIT: 1–2 sessions/week of 30 sec all-out / 90 sec recovery × 6–10
- Sleep: 7+ hours nightly — sleep loss measurably suppresses vagal tone
- Breath work: Slow nasal breathing (5–6 breaths per minute) improves HRR within weeks
- Reduce alcohol: Even moderate drinking suppresses overnight HRV and morning HRR
