The Problem with Glycemic Index Alone

Glycemic Index (GI) ranks foods 0–100 by how rapidly they raise blood glucose compared to pure glucose (GI 100). It sounds useful — until you realise it ignores serving size. Watermelon has a GI of 72, the same as a doughnut, but a normal serving of watermelon contains a fraction of the carbs. The GI suggests panic; reality says enjoy.

The Formula

Glycemic Load = (Glycemic Index × Net Carbs in grams) ÷ 100. A serving of brown rice has GI 50 and 32 g carbs → GL = 16. Watermelon has GI 72 and 6 g carbs per cup → GL = 4. The two numbers are nine-fold apart even though their GI looks similar.

Low, Medium, High GL

  • Low: 10 or below per food. Examples: most non-starchy vegetables, berries, dairy, nuts, lentils.
  • Medium: 11–19. Brown rice, oats, whole-wheat pasta, bananas.
  • High: 20+. White rice, white potato, cornflakes, sugary drinks.
